How the body spends energy

Daily energy use is called TDEE (Total Daily Energy Expenditure).

It is the sum of three main parts:

Basal metabolic rate (BMR)

BMR is the energy your body uses to keep you alive at rest, such as your heart beating, brain working, organs running, and breathing happening.

Physical activity

This covers everything you do beyond rest, such as walking, climbing stairs, working, training, and moving through the day.

Maintenance

If you eat close to your TDEE, you tend to maintain weight over time.

That does not mean the scale stays identical every day. Water, salt, digestion, and hormonal cycles make weight move. What matters is the trend over weeks.

Fat loss

If you eat below your TDEE, you create a calorie deficit.

In practice, a deficit of 300 to 500 kcal per day is a reasonable starting point for many people. It can support gradual weight loss without making the routine too hard to sustain.

Slower loss is usually easier to keep and can help preserve muscle, especially with enough protein and strength training.

Muscle gain

If you eat above your TDEE, you create a calorie surplus.

To build muscle, a light surplus of 200 to 300 kcal per day can be enough when there is strength training, good protein intake, and enough rest.

A surplus that is too large tends to add more fat than muscle. In general, gradual growth is the better path.

Reference ranges help, but they do not run your life

It is common to see ranges like these for moderately active adults:

  • Women: about 1,800 to 2,200 kcal/day
  • Men: about 2,200 to 2,800 kcal/day

These numbers can give a general sense, but they do not replace an individual estimate.

A smaller, more sedentary person may land below that. A taller, more muscular, or more active person may land above. That is why your own body data is the better base.

How to apply this in real life

The most important point is not finding a perfect number. It is learning to adjust.

Start from the goal you chose (maintenance, a moderate deficit, or a light surplus). TDEE is not a fixed truth. It changes as weight, routine, and activity level change.

In practice, this works better when you think in process, not rigidity. Small sustainable adjustments usually beat extremes.

Do I need to count calories forever?

Why does weight not change if I am doing everything right?
